Omega-3 Fatty Acids: Secret to Heart, Brain, and Joint Health

Introduction:

In today’s fast paced modern era, maintaining good health requires more than regular exercise and balanced diet plans. People often join gyms for exercise but are more prone to have fast food and packed foods as it is easily accessible and saves time in preparation and cooking. It is very difficult to maintain the required nutrients (Vitamins, minerals etc) in day to day life. One of the most talked essential fats termed as “Omega-3” is centre of attention due to its numerous ranging from heart health to brain functions.

Definition of Omega-3:

Omega-3 fatty acids are a group of polyunsaturated fatty acids which are classified as “essential fats”. These fatty acids cannot be produced by human body, hence need to be fulfilled from external source such as diet or supplements.

Classification of omega-3 fatty acids:

  1. ALA (Alpha-linolenic acid): Found primarily in plant-based sources like flaxseeds, chia seeds, and walnuts.
  2. EPA (Eicosapentaenoic acid): These are long chain omega-3.Mostly found in fatty fish such as salmon, sardines, and mackerel.
  3. DHA (Docosahexaenoic acid): Found in fatty fish and is very important for brain and eye health.

Since each omega-3s has specific purposes, it is essential to take all three parts in balanced form through food or supplements.

Daily requirement of Omega -3 fatty acids:

Recommended daily intake of omega-3 fatty acids, specifically ALA, is 1.6 grams for men and 1.1 grams for women. Similarly for EPA and DHA, health organizations generally recommend a minimum of 250 mg and a maximum of 4,000 mg (no more than 5,000 mg total) per day, unless otherwise instructed by a health professional.

Sources of Omega-3 Fatty Acids:

There are lot of natural sources of omega-3 in plant based and animal source. To maintain the daily requirement of omega-3 fatty acids, it can be ensured via balanced diet. Some of the natural sources are as below:

Plant-Based Sources (Rich in ALA)

  • Flaxseeds and flaxseed oil : Flex seeds should always be consumed after dry roasting to attain maximum benefits.
  • Chia seeds
  • Walnuts
  • Hemp seeds
  • Soybeans and tofu
  • Canola oil
  • Brussels sprouts

Animal-Based Sources (Rich in EPA and DHA)

  • Salmon
  • Mackerel
  • Sardines
  • Tuna
  • Herring
  • Trout
  • Cod liver oil
  • Eggs from omega-3-fed hens

Fortified Foods

  • Omega-3 enriched milk and yogurt
  • Fortified cereals
  • Plant-based milk alternatives with added DHA

Supplements

  • Fish oil
  • Krill oil
  • Algal oil (plant-based DHA for vegetarians and vegans)

Mechanism of omega-3 functioning:

Omega-3 fatty acids are essential for cellular functions. They form an integral part of cell membranes and influence how receptors function in these membranes. Also omega-3 acts as starting points for making hormones regulating blood clotting, contraction and relaxation of artery walls and inflammation in internal organs.

Benefits of Omega-3:

For smooth physiological functioning Omega-3 fatty acids play very important role. The key benefits can be summarized as:

1. Heart Health

Omega-3s is known for its properties to reduce triglyceride levels, lower blood pressure, prevent blood clots, and reduce the risk of heart attack and stroke. To maintain the required quantity, The American Heart Association recommends eating fish at least twice a week to boost heart health.

2. Promotes Brain Function

DHA (Docosahexaenoic acid), one of the omega-3s, is responsible for making up about 40% of the polyunsaturated fats in the brain. This omeda-3 plays vital role in cognitive function, memory retention, and emotional well-being. It may  help reduce the risk of Alzheimer’s disease.

3. Reduces Inflammation

Inflammation is deemed to be probable root cause of many diseases, including arthritis and autoimmune disorders. Omega-3s help in reducing inflammatory markers and improve conditions like rheumatoid arthritis.

4. Supports Eye Health

DHA (Omega-3) forms an important component of the retina. Macular degeneration, a leading cause of blindness can be prevented by taking adequate omega-3.

5. Mental Health

During research, it has been suggested that omega-3s may help reduce symptoms of depression, anxiety, and bipolar disorder. EPA is generally considered effective for improving mood swings

6. Helps in Pregnancy and Infant Development

Omega-3s support the neurological and visual development of the foetus. It may reduce the risk of premature birth and improve cognitive performance in children.

7. Aids in Weight Management and Metabolism

As per studies omega-3s can help in increasing metabolic rate which in turn promote fat burning. Exercise is also necessary to reap the benefits of weight management.

8. Supports Skin Health

Omega-3s have properties to maintain skin hydration, prevent premature aging and help in managing acne and psoriasis. Omega-3 helps in delaying aging process.

Deficiency of Omega-3s:

The deficiency of Omega-3 is commonly found among people following western diet low in fish and high in processed foods.

Common Symptoms of Omega-3 Deficiency with short term consequences:

  1. Dry and itchy skin
  2. Fatigue
  3. Heart problems like irregular heartbeats
  4. Poor memory or difficulty concentrating
  5. Inflammatory conditions like eczema or asthma
  6. Depression and mood swings
  7. Vision problems
  8. Joint pain or stiffness
  9. Poor circulation (cold hands and feet)

Omega-3 deficiency with long-term consequences:

  • Cognitive decline particularly in older adults.
  • The risk of heart disease, diabetes, and autoimmune disorders is very high.
  • Delayed cognitive and visual functions. development in infants and children.

To avoid such conditions, the consumption of Omega-3s should be regular. Adequate quantities of omega -3 can help in reversing long term consequences related to health issues.

Factors affecting omega-3 absorption leading to deficiency:

There are certain nutrients (Vitamins and Minerals) which play important role in enhancing absorption of omega-3 along with its effectiveness.

Certain nutrients can enhance the absorption and effectiveness of Omega-3:

  • Fat-Soluble Vitamins (A, D, E, and K) play important role in protecting Omega-3 fatty acids from oxidation. These vitamins also improve their utilization.
  • Magnesium supports the enzymatic activity required for Omega-3 metabolism.
  • Zinc has an important role in maintaining healthy cell membranes where Omega-3s are stored.
  • For overall fat metabolism and reduce homocysteine levels, B Vitamins (especially B6, B12, and Folate) play very important role. B vitamins also reduces risk for heart disease.

A well-balanced diet rich in above mentioned nutrients, help in enhancing the health benefits of Omega-3 supplementation.

Side effects of Omega-3s:

Although omega-3s are generally safe and beneficial but improper way of use / excessive intake can lead to side effects or complications.

1. Bleeding Risk

By consuming high doses of omega-3 in the form of supplements of fish oil, it can result in making the blood thin and increase the risk of bleeding, especially in people taking medicines related to blood thinners or undergoing surgery.

2. Gastrointestinal Issues

Omega-3 supplements can cause bloating, gas, diarrhoea, or fishy aftertaste.

3. Vitamin A Toxicity

Omega-3 supplement of Cod liver oil contains high amounts of vitamin A. Excess cod liver oil can lead to toxicity, liver damage, headaches, and nausea.

4. Blood Sugar Levels

As per some evidences, very high doses of omega-3 can increase blood sugar levels, although findings are mixed.

5. Low Blood Pressure

Persons on antihypertensive medicines can experience low blood pressure due to high doses of omega-3.

6. Contaminants in Fish

There is risk of mercury and heavy metal contamination in certain fish. Choose the supplements wisely.
